It’s colourful, full of flavour, packed with protein and fibre, and takes around 10 minutes to prepare. Even better, it uses simple ingredients you can pick up at Coles or Woolworths.

Whether you’re working from home, eating lunch between errands or simply trying to avoid another expensive takeaway, this is a delicious little meal that proves cooking for one doesn’t have to be complicated.

Quick Recipe Card

Serves: 1
Prep Time: 10 minutes
Cook Time: None
Total Time: 10 minutes
Difficulty: Very Easy
Equipment: Chopping board, knife, small bowl and mixing bowl

Ingredients

  • 95g canned tuna in springwater, drained (approximately one small can)
  • ½ cup canned chickpeas, drained and rinsed
  • ½ Lebanese cucumber, diced
  • 1 medium tomato, diced
  • ¼ small red onion, finely sliced
  • 30g feta cheese, crumbled
  • 1 tablespoon chopped fresh parsley (optional)
  • A small handful of baby spinach or rocket

For the lemon dressing:

  • 1 tablespoon extra virgin olive oil
  • 1 tablespoon fresh lemon juice
  • ½ teaspoon Dijon mustard
  • ¼ teaspoon dried oregano
  • Salt and black pepper, to taste

Method

  1. Drain the tuna and chickpeas. Rinse the chickpeas under cold water and allow them to drain.
  2. Dice the cucumber and tomato, and finely slice the red onion.
  3. Add the tuna, chickpeas, cucumber, tomato, red onion and baby spinach to a mixing bowl.
  4. In a small bowl, whisk together the olive oil, lemon juice, Dijon mustard, oregano, salt and pepper.
  5. Pour the dressing over the salad and gently toss to combine.
  6. Finish with crumbled feta and fresh parsley.

Serve immediately and enjoy!

Helpful tip: If raw red onion is a little too strong for your taste, soak the sliced onion in cold water for five minutes before adding it to the salad. You’ll keep the crunch without the onion trying to take over the entire meal.

Why You’ll Love This Recipe

Ready in 10 minutes. No cooking, no complicated preparation and certainly no need to spend your lunch break washing pots and pans.

Packed with protein. Tuna, chickpeas and feta provide a satisfying combination of protein to help keep you feeling full.

A good source of fibre. Chickpeas and vegetables contribute dietary fibre, which supports healthy digestion.

Fresh Mediterranean flavours. Lemon, olive oil, oregano and feta bring together the familiar flavours of a Mediterranean-inspired salad.

Easy on the budget. Canned tuna and chickpeas are affordable pantry staples, while the fresh vegetables can be used in other meals throughout the week.

Perfect for warmer weather. It’s refreshing, filling and doesn’t require heating up the kitchen.

Ingredients: A Few Handy Notes

Tuna: Choose tuna in springwater for a lighter flavour, or tuna in olive oil if you prefer something richer. Drain well before using.

Chickpeas: Canned chickpeas make this recipe particularly convenient. You’ll only need half a cup, so refrigerate the remainder promptly in a sealed container for another meal.

Cucumber and tomato: These provide freshness, crunch and natural sweetness. Lebanese cucumber is particularly good because it has fewer large seeds.

Feta: A little feta goes a long way. Its salty, tangy flavour works beautifully with the lemon dressing.

Baby spinach or rocket: Both add colour and extra vegetables. Rocket provides a slightly peppery flavour, while baby spinach is milder.

Lemon dressing: Fresh lemon juice makes a noticeable difference, but bottled lemon juice can be used if that’s what you have available.

Handy Hints for the Perfect Salad

  • Drain everything properly. Excess liquid from the tuna, chickpeas and vegetables can make the salad watery.
  • Don’t mash the tuna. Break it into bite-sized flakes so you get a little tuna in every mouthful.
  • Add the feta last. This helps keep the cheese in nice little pieces rather than disappearing into the dressing.
  • Adjust the dressing. Prefer a sharper flavour? Add another squeeze of lemon. Like things milder? Add a little extra olive oil.
  • Make it more substantial. Serve with a slice of wholegrain toast or a small wholemeal pita.
  • Keep the vegetables crunchy. If preparing ahead, store the dressing separately and combine everything just before eating.

Easy Ingredient Swaps

No tuna? Use leftover cooked chicken or canned salmon instead.

No chickpeas? Cannellini beans or butter beans are excellent alternatives.

Prefer a milder onion flavour? Substitute spring onion or leave the onion out altogether.

No feta? Try a little crumbled goat’s cheese or diced mozzarella.

Want more colour? Add a few diced roasted red capsicum pieces or some halved cherry tomatoes.

Need a little extra crunch? Add a tablespoon of sunflower seeds or chopped walnuts.

Want a lower-sodium option? Choose no-added-salt chickpeas and tuna, and reduce the feta. Season with lemon, parsley and black pepper instead.

Nutrition Information

Approximate nutrition for one serving:

  • Energy: 380–470 calories
  • Protein: 32–40g
  • Carbohydrates: 28–38g
  • Fibre: 8–11g
  • Fat: 14–21g

Values will vary depending on the tuna, feta, chickpeas and amount of dressing used.

A Little Nutrition Bonus

This salad brings together several useful nutrients in one simple meal.

  • Protein: Tuna and chickpeas provide protein to support muscle maintenance and everyday body function.
  • Fibre: Chickpeas and vegetables contribute fibre, which supports digestive health and helps with fullness.
  • Healthy fats: Extra virgin olive oil provides predominantly monounsaturated fats.
  • Vitamin C: Tomato and lemon contribute vitamin C, which also helps your body absorb non-haem iron from plant foods.
  • Omega-3 fats: Some tuna varieties contain beneficial omega-3 fatty acids, although amounts vary by species.

It’s a good example of how a simple lunch can be both satisfying and nutritionally varied.

Storage and Reheating

Can you make it ahead? Yes. Prepare the vegetables and chickpeas in advance, but keep the dressing separate. Add the tuna and feta closer to serving time for the best texture.

Can you store leftovers? If freshly prepared with properly handled ingredients, refrigerate promptly in an airtight container at 5°C or colder and consume within 1–2 days. Follow the storage instructions on the tuna packaging once opened.

Can you freeze it? No. Freezing isn’t recommended because cucumber and tomato become watery, and the texture of the salad deteriorates.

Does it need reheating? Not at all. This is a cold salad, best served straight from the fridge or after a few minutes at room temperature.

Can you take it to work? Absolutely. Pack it in a sealed lunch container with the dressing in a separate small container. Keep refrigerated or in an insulated lunch bag with an ice pack until lunchtime.

Frequently Asked Questions

Is this Mediterranean tuna and chickpea salad healthy?

It can be a nutritious everyday lunch. It combines lean protein from tuna, plant protein and fibre from chickpeas, vegetables, and olive oil. The feta adds flavour, although it also contributes sodium and saturated fat.

Can I use tuna in olive oil?

Certainly. Drain the tuna first. You may want to reduce the olive oil in the dressing slightly because the tuna will already contribute some oil.

Is this recipe suitable for a low-GI diet?

The chickpeas are a useful low-GI ingredient, and the salad contains protein, fibre and healthy fats. Individual blood glucose responses vary, so portion sizes and personal dietary needs still matter.

Can I make this salad without feta?

Yes. Simply leave it out or substitute a little avocado for a creamy texture. The salad will still have plenty of flavour from the lemon dressing.

Can I use dried chickpeas?

Yes, but they must be soaked and thoroughly cooked before use. Canned chickpeas are the easiest option when you’re preparing lunch for one.

What can I serve with this salad?

A slice of wholegrain toast, wholemeal pita or a small serving of cooked quinoa makes a lovely accompaniment. You can also enjoy it on its own as a filling lunch.

A Fresh Mediterranean Lunch Without the Fuss

There’s something rather satisfying about putting together a colourful lunch in less time than it takes to decide what to order for takeaway.

This Mediterranean tuna and chickpea salad is simple, affordable and full of everyday ingredients. It’s also a handy reminder that cooking for one doesn’t mean settling for a boring sandwich or eating the same leftovers for three days.
